Most people prepare for Hyrox as if it were eight workouts with some running in between, and then race it that way. The clock disagrees. What you can do fresh — your sled, your row, your wall ball capacity — matters far less than what you can still do after five kilometres at an intensity where you cannot finish a sentence. Pacing is not a refinement in this format. It is the event.
What you are actually pacing
The format does not change. Eight one-kilometre runs, each followed by one functional station, in a fixed order: SkiErg, sled push, sled pull, burpee broad jumps, rowing, farmers carry, sandbag lunges, wall balls. Eight thousand metres of designated running in total. Divisions are open, pro, doubles and relay, and the running distance is identical in all of them — only the station loads move. That sameness is the whole point of the sport: a time in Hamburg means the same thing as a time in Dallas, which is why the format has scaled the way it has (Fernández-Navarrete et al., Res Q Exerc Sport 2026).

Between every run and every station you pass through the roxzone, once on the way in and once on the way out. The rulebook treats it as part of the course: confusing the IN and OUT arches carries a penalty, and the run course is split into a fast lane inside for anyone holding four minutes per kilometre or quicker. Nothing about the course is a surprise, which is precisely why pacing errors, not fitness gaps, decide most amateur races.
Where your time actually goes
The first physiological study of Hyrox took eleven recreational athletes through a simulated race run to Open division standards. Median finish was 86.5 minutes. The running accounted for 51.2 minutes of that; all eight stations together took 32.8 minutes, and the difference was statistically significant. Nearly eighty per cent of the race was spent at a very hard percentage of maximum heart rate (Brandt et al., Frontiers in Physiology 2025).
That is a small sample, so it matters that the pattern holds at the sharp end too. An analysis of 39,696 individual PRO and ELITE results across the format’s first seven seasons found running consistently accounted for around half of total race time, and that the large improvements in finishing times over those seasons were driven mostly by athletes getting faster at running (Rappelt et al., Frontiers in Physiology 2026).
The translation is blunt: if you want a faster Hyrox, the highest-leverage thing you can improve is your ability to run under fatigue.

Run 1 is the most expensive kilometre in the sport
Fresh legs, a start-corral heart rate, a wave of people around you all going out too hard. The first kilometre is the only one you will run without accumulated fatigue, and it is the one almost everybody runs fastest. Then the SkiErg gets attacked at a similarly optimistic effort, and by run three the wheels come off in a way that no amount of grit fixes.
This is not a Hyrox-specific failing. Across self-paced endurance events, athletes reliably select a starting intensity more aggressive than the one that produces their best finishing time, and a deliberately conservative opening is one of the most consistent strategic improvements available (Abbiss & Laursen, Sports Medicine 2008).
The rule that works: pick the average kilometre pace you believe you can hold across all eight runs, then run the first one several seconds slower than that. It should feel almost boring. You will be passed. You will get most of those places back somewhere between run five and run eight, from people who are now walking.
The test: if run 1 was your fastest run of the day, you did not pace the race — you survived it. In a well-paced Hyrox the eight run splits sit close together, and the last two are not dramatically slower than the first two.
Why the run after a sled is a different sport
Runs and stations do not feel the same, and the physiology says they are not. In the simulated race, peak blood lactate was higher during the stations than during the runs, and peak perceived exertion was higher too (Brandt et al., Frontiers in Physiology 2025). You then leave that state and immediately ask the same legs to cycle at running frequency for a kilometre. The result is a run that costs more oxygen and more concentration than the identical pace would fresh.
You cannot pace your way around that, but you can train it. The single most specific session in Hyrox preparation is not a station and not a run — it is the run taken straight off a station, repeated. Most of the work that makes compromised running tolerable is done well below race intensity: a large share of easy volume, a small share of very hard work, and little in between (Seiler, Int J Sports Physiol Perform 2010). If your easy days are all moderately hard, you have no easy days.
The sleds: heaviest loads, shortest clocks
Both sleds cover 50 metres in four lengths of 12.5. The push is 102 kg for Women Open, 152 kg for Men Open and Women Pro, and 202 kg for Men Pro, sled included. The pull is 78, 103 and 153 kg on the same split.
Here is the counter-intuitive part: in the published simulation the two stations carrying the heaviest loads were completed the fastest, with median times of 128 seconds for the push and 155 for the pull (Brandt et al., Frontiers in Physiology 2025). They are short. Nobody loses a race on the sled clock.
People do lose races on what the sled does next. A maximal horizontal push empties the calves and hip extensors and leaves you breathing at the top of your range, and then you run. Push in controlled segments with brief planned resets rather than one heroic effort, and walk the first ten metres out of the roxzone before you run again.
The roxzone: the minutes nobody trains
You pass through the transition zone sixteen times. Neither of the published datasets separates transition time from run or station time, and the figures circulating online disagree with each other, so treat any specific roxzone number you see as an estimate rather than a measurement.
What is not in doubt is the shape of the opportunity. The roxzone is the only part of a Hyrox where you can get faster without getting fitter. Walk it with purpose instead of standing in it, know which arch is IN and which is OUT before the gun, know where your lane and your station are so you are not scanning for them mid-race, and take fluid on the move. None of that requires a single extra training session.
Wall balls decide how the race ends
One hundred reps: 4 kg to a 2.70 m target for Women, 6 kg for Women Pro and Men Open, 9 kg for Men Pro, with the men’s divisions throwing to 3.00 m. It is the last thing you do, and in the simulated race the highest heart rate, the highest blood lactate and the highest perceived exertion of the entire event all occurred there (Brandt et al., Frontiers in Physiology 2025).
Two things go wrong. The first is the break pattern: going unbroken until failure, then standing over the ball for a minute, is slower than a planned pattern of repeatable sets with short fixed rests. Decide the pattern before you pick the ball up, and decide it based on what you can do at the end of a session, not fresh. The second is no-reps. Depth and target contact are judged, and a rep that does not count still costs you everything a rep costs.
A pacing plan you can execute
- Set one number, not eight. Decide your average run pace from a recent session, not from your fresh 1 km time.
- Run 1 goes out slower than that number. Deliberately, visibly, uncomfortably slower than the people beside you.
- Treat the row as recovery. It is the only station where easing off costs you almost nothing and buys you the farmers carry.
- Walk the first ten metres out of every station. Especially the two sleds and the lunges.
- Protect your grip early. Everything you grip hard before run 6 gets billed to the farmers carry.
- Arrive at the wall balls with a plan and a little left. The last station is where a well-paced race is won and a badly paced one is exposed.

Bottom line
Hyrox rewards the athlete who runs the eighth kilometre nearly as fast as the first. Everything in a good race plan serves that: a conservative opening, sleds pushed in controlled segments rather than emptied in one go, a row taken as recovery, transitions walked with purpose, and a wall ball break pattern chosen in advance. The fitness you bring to the start line is fixed on race morning. How you spend it is not.
