Hyrox has grown faster than the coaching around it, which is why so many first-timers show up having trained the eight stations obsessively and the running barely at all — then fall apart somewhere in the back half. The event is not a strength contest with running attached. It is a long, running-dominant effort with heavy interruptions, and the training that produces a good time reflects that ratio. Here is what the race actually demands, what the published physiology says decides it, and how to build the twelve weeks in front of it.

What the race actually is

The format is fixed and it is worth staring at the arithmetic. You run one kilometre, complete a station, and repeat that eight times. Eight kilometres of running. Eight stations: the SkiErg, a sled push, a sled pull, burpee broad jumps, a rowing piece, a farmers carry, sandbag lunges, and wall balls to finish. Which of the three Hyrox programs — Prep, Race Pace or Strength Build — suits you comes down to which half of that you are worse at.

Read that back. Half the event, roughly, is running — and the running is not one continuous effort but eight separate ones, each performed on legs that were just emptied by the station before it. The stations do not exist independently of the runs. They exist to wreck them.

The engine decides your time

This is the finding that should reorganise most people's training week. When researchers profiled the acute physiological responses to a Hyrox race and looked at what actually separated fast finishers from slow ones, aerobic capacity came out as the dominant determinant of performance, with the running segments carrying the largest share of total race time (Brandt et al., Front Physiol 2025). A broader review of hybrid and high-intensity functional competition formats reached a compatible conclusion: these events are best modelled as aerobically bounded, with strength qualities determining how much of that aerobic capacity survives contact with the workload (Villarroel López et al., J Funct Morphol Kinesiol 2025).

The practical implication is uncomfortable for lifters. If you are choosing between one more lifting session and one more run, and your goal is a faster finish, the run wins almost every time.

Strength is what stops the blow-up

None of that makes strength optional, and this is where people over-correct. The sled push and sled pull are the two stations where a weak athlete simply stops moving. The sandbag lunges and wall balls arrive at the end, when the legs are already gone. If a station is near your maximum, you will spend far longer on it and you will arrive at the next kilometre in a hole you cannot run out of.

Strength work also buys something in the running itself. A systematic review of strength training in middle- and long-distance runners found improvements in the physiological determinants of running performance — running economy in particular — without compromising endurance qualities (Blagrove et al., Sports Med 2018). Heavy lifting is not the enemy of your run split. Badly placed lifting is.

The interference problem, and how to work around it

Train both hard in the same week and the two adaptations compete. The meta-analysis on concurrent training found that adding aerobic work to a resistance program blunted gains in hypertrophy, strength and especially power, and that the size of the interference scaled with the frequency and duration of the aerobic training — with running producing a larger decrement than cycling (Wilson et al., J Strength Cond Res 2012). Hyrox training is concurrent training by definition, and running is exactly the modality that interferes most.

How to structure twelve weeks

Twelve weeks is the standard build for a reason: long enough for real aerobic adaptation, short enough to hold focus. A defensible shape looks like this.

Running. Three to four sessions a week, with most of that volume genuinely easy and a smaller fraction hard. A network meta-analysis of training intensity distribution models found that structured distributions weighted toward low-intensity volume, with a deliberate hard fraction layered on top, produced the best improvements in maximal oxygen uptake and time-trial performance in trained endurance athletes (Rosenblat et al., Sports Med 2025). Running every session at race pace is the single most common mistake in the sport. Build the base first — the case for easy aerobic work applies directly here.

Lifting. Two to four sessions, depending on which program you are running, biased toward the patterns the race punishes: horizontal push and pull for the sleds, hinge and squat for the lunges and wall balls, grip and trunk for the carry. Keep loads heavy and set counts modest.

The arc. Weeks one to four build volume and technique. Weeks five to eight add race-specific intensity and compromised running. Weeks nine to eleven sharpen toward race pace. Week twelve backs off. Progress each block against a written record rather than feel — the same progressive overload logic applies to run splits and sled times as much as to barbells.

The most common preventable error: six weeks of station practice and almost no running volume. It feels productive because stations are measurable and fun. It is also the reason people who look strong at the start line walk the last two kilometres.

Rehearse the stations under fatigue

Fresh station practice tells you almost nothing. What matters is what the sandbag lunges feel like after a kilometre run and a rowing piece. Build compromised work into the middle of the block: run, station, run, station, in short chains, so the transitions and the pacing become rehearsed rather than discovered on the day.

Two specifics worth their own attention. The sled is a strength expression, not a cardio one, and it responds to being trained heavy and specifically. And the wall balls arrive last, when your legs are finished — practise them in exactly that state at least a few times, because the difference between a smooth set and a broken one is several minutes.

Pacing: every run after the first is a compromised run

Your fresh kilometre pace is irrelevant to your race. What matters is the pace you can hold on legs that just finished a sled pull, repeated eight times, without a single blow-up. In practice that means going out slower than feels right in the first two kilometres, and holding a station effort that leaves you able to run immediately afterward rather than one that maximises station time.

The race is decided in the back half. Almost everyone who finishes disappointed went too hard early, and almost nobody who finishes strong wishes they had.

Bottom line

Hyrox rewards the athlete who trained the boring half. The stations are visible, measurable and fun to practise, so that is where attention goes — but the published physiology puts the aerobic engine at the centre of finish time, and the running is where most of the clock actually is. Build the base, keep enough heavy lifting to make the sleds cheap, separate the hard days so the two adaptations stop fighting, rehearse the stations tired, and go out slower than your ego wants. Twelve weeks of that beats twelve weeks of wall ball practice by a margin that is not close.
