"Functional" is the most abused word in fitness. It has been bolted onto balance boards, suspension straps, battle ropes and any movement performed while standing on one leg holding something small. Strip the marketing off and the underlying idea is precise, old and worth keeping: strength is functional to the extent that it transfers — to a task, a sport, a load you have to shift in a doorway. That definition tells you exactly what to train, and it disqualifies most of what gets sold under the name.
What "functional" actually means
Function is defined by transfer, not by equipment. A deadlift is functional for anyone who ever picks something heavy off the floor, because the pattern, the joint angles and the demand all match. A seated leg extension is less functional — not because machines are bad, but because nothing outside the gym asks you to extend one knee against resistance with your torso strapped to a pad. Which is why “a functional programme” is never one programme — the training library runs from a first twelve weeks of lifting to a 40+ plan to three Hyrox builds, and each is functional for someone.
Which reframes the argument entirely. The question is never "is this exercise functional?" It is "functional for what?" For a Hyrox racer, a heavy sled push is maximally functional. For a seventy-year-old, standing up from a low chair without using the armrests is. For a parent, carrying twenty-five kilos of child up a staircase one-armed is. Same principle, three completely different training targets.
The instability problem
The most heavily marketed version of functional training is the least defensible one. Reviewing the instability literature — balance boards, stability balls, unstable-surface pressing — the consistent finding is that instability reduces the externally measured force a muscle produces while muscle activation stays high, because so much of the output is diverted into stabilising. The reviewers were direct about the consequence: that lower force output may be detrimental to absolute strength gains when resistance training (Behm & Anderson, J Strength Cond Res 2006).
More trunk activation, less of everything else. That is a reasonable trade in rehabilitation and for genuine balance goals, and the same review recommends including both stable and unstable work for musculoskeletal health. It is a bad trade as the centrepiece of a strength programme, because the thing that transfers is force, and you have just made it smaller. Get strong on a stable base. Train balance deliberately, and separately, if you need it.
The five patterns everything reduces to
Almost every task worth being strong for is one of five patterns, or a combination of them:
- Squat — getting down and back up. Chairs, stairs, floors, cars.
- Hinge — picking something up off the ground with a long spine. The single highest-value pattern there is, and the most commonly avoided.
- Push — moving something away from you, horizontally or overhead.
- Pull — bringing something toward you, or bringing yourself toward it.
- Carry — holding a load and going somewhere with it.
A programme that covers all five, loaded, with progression, is a functional programme regardless of what equipment it uses — barbell, dumbbell or nothing at all. A programme built on novelty movements that skips the hinge is not, however unstable the surface it happens on. That is really all the fundamentals amount to.
Why carries and grip earn their place
Carrying is the pattern most gym programmes ignore and daily life demands most often. It is also the one place where a crude, thirty-second measure carries real weight. In the PURE cohort — nearly 140,000 adults across seventeen countries — grip strength was inversely associated with all-cause and cardiovascular mortality, and predicted both more strongly than systolic blood pressure did (Leong et al., Lancet 2015).
Be careful what that does and does not say. Grip strength is a convenient proxy for total-body strength and general robustness — it is a marker, not a lever you squeeze your way to a longer life. But it makes the practical point cleanly: holding onto something heavy and continuing to move is a real capacity, it is trainable, and it decays quietly if nothing in your week ever asks for it. Where HIFT fits
High-intensity functional training — the class format built on constantly varied, multi-joint movements performed at intensity — is the most popular commercial expression of the idea, and it is genuinely good at several things: work capacity, conditioning, adherence, and getting people to perform compound movements they would otherwise avoid forever.
Where it struggles is progression. Constant variation is the format's selling point and its structural weakness: if the movements change every session, there is no line to push against. The fix is not to abandon it but to anchor it. Keep two or three lifts that appear every single week with a number attached, and let everything else vary. It still has to get heavier
This is where most functional programmes quietly fail. Whatever you call the training, the adaptation is driven by progressively greater mechanical demand. The dose-response work is clear in shape: more weekly hard sets produce more muscle, with diminishing returns (Schoenfeld et al., J Sports Sci 2017), and the meta-analytic work on strength shows that the intensity and volume required to keep progressing changes as you move from untrained to trained (Peterson et al., J Strength Cond Res 2005).
Practical version: keep a written record against the five patterns. If your carry distance, your hinge load and your strict pull-up count have not moved in eight weeks, the programme is not working, however functional it looks from the outside. That is progressive overload doing the work, and no amount of movement novelty substitutes for it.

What functional strength looks like at 60 and 80
This is where the word finally earns its keep. The National Strength and Conditioning Association's position statement on resistance training for older adults concludes that countering muscle disuse through resistance training is a powerful intervention against the loss of strength and muscle mass, and against their consequences for physical functioning, mobility, independence and quality of life (Fragala et al., J Strength Cond Res 2019).
The training does not become gentler with age so much as more pointed: the same five patterns, loaded appropriately, with deliberate speed on the way up, plus single-leg work that has a purpose rather than a decorative one. Nothing about that list is exotic. It is the same programme, held for another forty years — which is the argument strength training after 40 makes at length, and one reason strength and aerobic capacity keep turning up together in the longevity data.
The test that settles it: if a movement's difficulty comes from balancing rather than from load, it is training balance. That may be exactly what you want — but do not count it as your strength work, and do not expect it to make you stronger.
Building a functional week
Three sessions covers it for most people. Each one touches a squat or a hinge, a push, a pull, and a carry, with the loads written down and pushed upward. Two sessions works if that is the honest number of days you have; the patterns just get distributed differently.

Functional strength is not a category of equipment and it is not a class format. It is a test: does this force transfer to something you actually have to do? Judged that way, most of what is sold as functional fails, and a boring barbell programme covering squat, hinge, push, pull and carry passes easily. Add carries and grip work because almost nobody does. Add speed and single-leg work because they are what you will miss first. Then make the numbers go up for the next thirty years, because that is the part that no amount of novelty replaces.
