It is the tidiest piece of gym folklore ever written, and it survives because the middle third of it is roughly right for the wrong reason. What a rep range actually controls

A rep range is a proxy for load. Choosing eight reps is choosing a weight you can move about eight times, which is roughly three-quarters of your one-rep maximum. Choosing twenty is choosing something much lighter. The number of reps is downstream; the load is the thing you are really selecting. That is why every program in the Method library prescribes a rep range rather than leaving it open: it is choosing your load for you.

That load then determines three things, and it is worth separating them because they do not move together. It determines how specific the work is to strength, because strength is partly a skill practised at heavy loads. It determines the cost — joint stress, systemic fatigue, warm-up time. And it determines how pleasant and repeatable the set is, which decides whether you will accumulate enough of them.

What it does not straightforwardly determine, contrary to the folklore, is how much muscle you build.

What happened when heavy and light were compared

The cleanest evidence comes from studies that trained two groups on the same exercises at different loads and measured both strength and muscle size. A meta-analysis pooling those comparisons found that low-load and high-load training produced similar hypertrophy, while strength gains clearly favoured the heavier condition (Schoenfeld et al., J Strength Cond Res 2017).

A well-controlled trial in resistance-trained men reached the same split verdict: neither the load used nor the acute hormonal response to it determined the hypertrophy achieved, with sets performed to failure in both conditions (Morton et al., J Appl Physiol 2016). Muscle size responded to hard work; strength responded to heavy work.

There is a floor, though. When four intensities were compared with volume load equated, the lightest condition — around twenty per cent of one-rep max — produced less growth than the heavier ones, which were similar to each other (Lasevicius et al., Eur J Sport Sci 2018). So the practical range is wide but not unlimited: extremely light loading is a genuinely worse tool, not just a slower one.

Effort, not the number, is the deciding variable

Every one of those comparisons had something in common: the sets were taken close to failure. That is not a footnote, it is the mechanism the whole result rests on. A systematic review with meta-analysis of proximity-to-failure studies found that training closer to failure tends to favour hypertrophy, while strength outcomes were less sensitive to it (Refalo et al., Sports Med 2023).

This is why the rep range argument is usually a proxy for an effort argument. A set of five and a set of fifteen can both be hard. A set of five performed at a weight you could have done nine times is not hard, and neither is a set of fifteen that ends when it starts to burn. The number on the page tells you almost nothing about the stimulus; how many reps you had left tells you nearly everything.

Most of your working sets should finish within about one to three reps of failure. Judge that honestly and the rep range question shrinks to a matter of convenience.

Read that table as a set of trade-offs rather than a hierarchy. There is no row on it that fails to build muscle when the sets are hard; there are rows that make hard sets easier or harder to keep producing week after week.

Why six to twelve became the default

Not because muscle fibres can count. Six to twelve endures because it sits at the bottom of every cost curve at once.

Heavy singles and triples demand long warm-ups, long rests and careful technique, so a session yields few hard sets per hour. Very high-rep sets are limited by discomfort, and discomfort is a worse governor than muscular failure — most people quit those sets early and never find out. Six to twelve is heavy enough to feel like real work, light enough that a set takes under a minute, and forgiving enough that you can add a rep next week and know it counted. It is the range that lets you run progressive overload without the bookkeeping becoming a second job.

That efficiency argument is also a volume argument, which is where the two questions meet: the range you choose determines how many hard sets you can realistically fit into a week. See how many sets per week to build muscle for the other half.

The useful reframe: stop asking which rep range builds the most muscle and start asking which rep range lets you do the most hard sets on this specific lift without breaking down. The answer differs by exercise, and that is the whole skill.

Match the range to the lift

Heavy compound lifts — squats, deadlifts, presses, rows — are where lower reps earn their place. They load the most tissue, respond best to strength-specific practice, and are the lifts where being stronger changes everything downstream. Three to six reps on those, done well, buys you a bigger ceiling for everything else.

Isolation and machine work sits at the other end. There is no meaningful strength skill in a cable lateral raise or a leg curl, the joint positions are less forgiving under maximal load, and the muscle is easier to take genuinely close to failure at moderate weight. Ten to twenty reps is the sensible home for that work.

Everything in the middle — dumbbell presses, split squats, pull-ups, hip thrusts — belongs in the six-to-twelve band by default. The pattern beneath the advice is simple: use the heaviest range you can execute well on that movement, and the lightest range that still lets you reach real failure safely. Execution quality is the constraint on both ends.

Rest and execution are part of the prescription

A rep range only means what you think it means if the set is executed and rested properly. In resistance-trained men, longer rest between sets produced greater strength and hypertrophy than short rest, largely because more rest preserved the quality of the following sets (Schoenfeld et al., J Strength Cond Res 2016).

So rushing a rep range to make a session shorter quietly converts hard sets into mediocre ones. Two to three minutes between compound sets and roughly ninety seconds on isolation work is a reasonable default. If your last set of an exercise is dramatically worse than your first, rest is the first thing to lengthen — before you change the range, the exercise, or the program.

Full range of motion belongs in the same category. Cutting depth to add weight changes the number on the bar without changing the stimulus in the direction you wanted.

What this looks like in a program

In practice, a good program uses several ranges on purpose rather than picking one. Heavy work first, when you are fresh. Moderate work in the middle, where most of the volume lives. Higher-rep isolation last, where fatigue costs least.

Bottom line

Rep ranges are a scheduling decision dressed up as a physiology decision. Across a wide span of loads, hard sets build muscle; heavy loads build strength; very light loads are the one genuinely weaker option. Put your compound work in the low-to-moderate range, your isolation work higher, take the sets close to failure, rest long enough that the later sets still count, and then spend your attention on the thing that actually decides the outcome — adding weight or reps to those sets over months, not choosing between eight and ten.
