Short rest feels like effort. You are breathing hard, the pump is real, and the session is done in forty minutes. What has actually happened is that you lifted less weight for fewer reps than you were capable of, then filed the resulting difficulty under stimulus. Rest is one of the few training variables where the comfortable choice and the productive choice point in the same direction, and almost nobody takes it.
What rest is actually buying you
A heavy set of five is powered almost entirely by phosphocreatine and stored ATP. That system is fast, it is powerful, and it is small. It empties within seconds and it refills on a clock you do not control. Most of the recovery happens in the first couple of minutes, and the tail runs longer than that. It is also why rest is written into the plan rather than left to the clock in the Method training programs.
So the rest interval is not really a question about comfort. It is a question about what you will be capable of on the next set. Cut the rest and the next set is performed with a partly refilled tank, which means either fewer reps at the same weight or the same reps at a lighter weight. Either way, less work gets done.
There is a second cost that gets overlooked. Fatigue does not only reduce output, it changes technique. The fourth set of squats taken after ninety seconds is a different movement from the fourth set taken after three minutes, and the difference is not in your favor.
Strength: the evidence favors longer
The rest-interval literature is unusually consistent on this point. A systematic review of rest interval duration and measures of muscular strength concluded that longer intervals were generally preferable, with the effect most pronounced on multi-joint exercises and heavier loads (Grgic et al., Sports Med 2018). An earlier and widely cited review reached the same practical destination, recommending roughly three to five minutes between sets when the goal is maximal strength with heavy loads (de Salles et al., Sports Med 2009).
This is the least controversial recommendation in the whole discussion, and it is also the one most commonly ignored, because three minutes feels absurdly long when you are standing in a busy gym holding a phone.
Hypertrophy: rest matters through the work it protects
For years the standard advice was that short rest built muscle better, on the theory that metabolic stress drove growth. Then someone tested it directly. In resistance-trained men following the same program, three minutes of rest between sets produced greater strength and greater muscle thickness than one minute (Schoenfeld et al., J Strength Cond Res 2016). The short-rest group simply completed less work.
The nuance came later. A review of short versus long inter-set rest and hypertrophy concluded that shorter intervals are not necessarily detrimental to growth, but found no evidence they are superior (Grgic et al., Eur J Sport Sci 2017). And when volume load was deliberately equated between a one-minute and a three-minute condition, hypertrophy came out similar, leading the authors to conclude that volume load, rather than the rest interval itself, was the operative variable (Longo et al., J Strength Cond Res 2022).
That resolves the apparent contradiction cleanly. Rest is not a growth stimulus. It is the thing that lets you complete the sets and reps that are the growth stimulus. Rest long enough to protect the work, and no dogma beyond that is required.
Rest by goal
Translating all of that into numbers you can use in a session:

The simplest rule if you hate timers: rest until your breathing is under control and you genuinely believe you can repeat the previous set. On a heavy squat that will land near three minutes. On lateral raises it will land near one. Your body is a reasonable clock as long as you are honest with it.
Compounds need more than isolation
Rest requirements scale with how much of you the exercise involves. A set of heavy deadlifts taxes the whole system: breathing, core, grip, central fatigue. A set of cable curls taxes an area roughly the size of a grapefruit. Giving both ninety seconds treats them as equivalent, and they are not.
The practical implication is that rest should be longest at the start of a session, when the biggest lifts are programd, and can compress as you move toward accessories. Most people do the reverse, rushing the squats because they are fresh and then sitting between sets of triceps pushdowns because they are tired.
The time problem, and the honest fix
Three minutes across four sets of four exercises is a long session, and most people do not have that. The wrong answer is to cut rest and quietly accept lighter weights. The right answers are structural:
- Pair antagonists. Alternate a pushing movement with a pulling movement. Each individual muscle still gets its full two or three minutes; you have simply filled the gap with useful work instead of scrolling.
- Pair a compound with an unrelated small movement. Heavy rows and calf raises do not compete for the same recovery.
- Cut exercises, not rest. Four movements done properly beats six done in a hurry. Total quality sets is the metric that matters.
- Keep long rest only where it pays. Protect it on the first one or two lifts of the day and let the accessories run tighter.
These are structural decisions, which is why they belong in the program rather than in the moment. How to actually time it
Use the stopwatch on your phone and start it the moment you rack the bar, not the moment you feel like starting it. Untimed rest drifts in both directions: it collapses to forty seconds when the gym is busy and expands to six minutes when the conversation is good.
Log rest alongside load and reps for the main lifts. It is the variable that most often explains a session that felt inexplicably bad, and it is the easiest one to fix. It also matters for interpreting your own progress: three sets of eight at 185 with two minutes of rest is a different performance from the same numbers with four minutes, and only one of them is a fair comparison to last week.
Note too that rest interacts with how hard you push each set. If you are working close to failure, you need more of it. Pushing to the last rep on a two-minute clock is the fastest way to lose the load. Where you stop each set and how long you rest are the same decision viewed from two directions.
Where rest goes wrong
Treating short rest as intensity. Cutting rest makes a session feel harder while producing less work. Difficulty and stimulus are not the same currency.
Resting the same amount for everything. A single default interval underserves the heavy lifts and wastes time on the small ones.
Letting the phone set the interval. Rest that ends when a video ends is not a program variable, it is an accident.
Chasing the pump on heavy days. Short rest reliably produces a bigger pump and reliably reduces the load you can handle. The pump is a sensation, not a measure of the session.
Bottom line
Rest long enough that the next set is as good as the last one. In practice that means three to five minutes for heavy strength work, two to three for compound hypertrophy sets, and around a minute for isolation. The research does not show that short rest builds more muscle, and it does show that longer rest supports more strength and more completed work. If your session runs long, restructure it with paired movements or fewer exercises. Do not pay for the extra time by lifting less weight.
