The one number that sorts the whole category

So convert everything to a single ratio: grams of protein per 100 calories. Divide the protein by the calories, multiply by 100. It takes five seconds and it is remarkably hard to hide from.

A worked example. A protein bar with 20 g of protein and 250 calories is 8 g per 100 — a decent snack. A protein cookie with 16 g of protein and 400 calories is 4 g per 100, which is a cookie. Both put a large number on the front. Only one of them is buying you anything.

This is not a purity test. Sometimes a cookie is what you want, and a cookie with 16 g of protein in it is a better cookie than one without. The ratio just stops you from telling yourself it was a protein choice.

What the protein actually is

The second question is what those grams are made of, because not all protein arrives in the same condition. Protein quality is scored by how digestible it is and by whether it carries a full complement of the amino acids you cannot make yourself.

On the DIAAS scale — the current reference method — dairy, egg and meat proteins score at or above 100, whey and soy sit in the high band, and most single plant proteins including pea, rice, oat, hemp and fava bean score below 75 on their own (Herreman et al., Food Sci Nutr 2020). That is not an argument against plant protein. It is an argument against relying on one plant protein, because the fix is simply to combine them, which is why well-formulated plant products blend pea with rice or soy rather than using one source alone.

What this means in a shop: a snack built on whey, milk protein or casein is delivering close to the number on the packet. A snack built on a single plant isolate is delivering somewhat less than the number on the packet in practical terms. A snack whose ingredient list leads with a blend has usually been formulated by someone who knew this.

Collagen deserves its own line, because it appears in a lot of snacks and it is the one common protein that does not do the job people buy it for. It is very low in one essential amino acid and is not a useful protein for building or holding muscle. It has its own uses. Counting toward your daily protein target is not really one of them.

The sweetener load, and why you feel bad two hours later

Almost every product in this category has to solve the same problem: make protein taste like dessert without adding the calories that would ruin the ratio. The usual answer is sugar alcohols — erythritol, maltitol, sorbitol, xylitol, isomalt — often alongside a high-intensity sweetener like sucralose or stevia.

Sugar alcohols are only partly absorbed in the small intestine. What is not absorbed continues into the colon, draws water with it, and is fermented by gut bacteria. That is the entire mechanism behind the bloating, wind and urgency that people associate with this category, and it is dose-dependent rather than mysterious.

The doses matter. In a controlled comparison of sugar alcohols delivered in chocolate, 30–40 g produced a clear increase in the incidence and severity of gastrointestinal symptoms against a sucrose control (Koutsou et al., Eur J Clin Nutr 1996). Maltitol specifically is better tolerated than its reputation suggests — a digestive tolerance study in healthy adults put the mean threshold dose near 90 g, far above what a normal snack delivers (Ruskoné-Fourmestraux et al., Eur J Clin Nutr 2003). A broader review makes the same point about sugar alcohols generally: symptoms depend on the specific polyol, the dose, and how accustomed the person is (Mäkinen, Int J Dent 2016).

Which gives you the practical rule. One serving is almost never the problem. The problem is the pint eaten as a pint, or three bars across a day, where the polyol load stacks into the range where symptoms are expected rather than unlucky. If a product reliably upsets you at one serving, you are probably at the sensitive end and the answer is a different sweetener system, not a smaller portion.

Erythritol carries one extra caveat worth knowing. It is the best-tolerated of the sugar alcohols by a distance, which is exactly why it is everywhere. But a 2023 study reported that higher circulating erythritol was associated with major adverse cardiovascular events across three cohorts, with supporting laboratory work showing enhanced platelet reactivity (Witkowski et al., Nat Med 2023). That is an association plus a mechanism, not a verdict — circulating erythritol is also made by the body, so blood levels are not a clean readout of what someone ate. It is a reason to treat erythritol as something to eat in normal amounts rather than as a free ingredient you can build a diet on.

Does adding protein to a snack actually do anything

Yes, and the effect is more about appetite than about muscle.

Protein is the most satiating of the three macronutrients, and the effect is large enough to show up in free-living intake. When adults were moved to a diet providing 30% of energy as protein and then allowed to eat freely, daily intake fell by roughly 440 calories without anyone being asked to restrict anything (Weigle et al., Am J Clin Nutr 2005). Nobody was counting. Appetite simply changed.

That is the honest case for a protein snack. Not that it builds muscle on its own, but that a snack with real protein in it tends to end the search, whereas a snack without protein tends to be the first of several.

There is a competing effect worth putting next to it. In a tightly controlled inpatient trial where people ate freely from either ultra-processed or minimally processed menus matched for calories, sugar, fat, fibre and sodium, the ultra-processed fortnight produced about 500 extra calories a day and measurable weight gain (Hall et al., Cell Metab 2019). Most protein snacks are, by any reasonable definition, ultra-processed. They are engineered to be easy to keep eating.

Put the two findings together and you get the sensible position. Protein helps you stop. Processing helps you continue. A packaged protein snack contains both forces, which is why it works well as a planned single serving and works badly as something kept open on a desk.

How much protein you are actually chasing

Worth knowing the target before you spend money closing a gap that may not exist. A meta-analysis and meta-regression of protein supplementation across 49 controlled trials found that intakes beyond roughly 1.6 g per kg of bodyweight per day added nothing further to training-induced gains in lean mass, with the breakpoint estimated at 1.62 g/kg/day (Morton et al., Br J Sports Med 2018).

For an 80 kg adult who trains, that is about 130 g a day. Three ordinary meals with a palm-sized protein portion each get most people to roughly 100 g. The gap a snack is closing is usually 20–40 g, not 100.

Per sitting, the returns arrive early. When increasing doses of whey were given after resistance exercise, muscle protein synthesis rose sharply up to about 20 g and then flattened (Witard et al., Am J Clin Nutr 2014). So a snack delivering 20 g of good-quality protein is doing the whole job. A snack delivering 40 g is mostly delivering more calories.

Two practical consequences. If you are already hitting your target across meals, a protein snack is a convenience purchase and should be judged as food, not as a supplement. And if you are missing your target, the cheapest fix is almost always breakfast rather than an afternoon product — breakfast is where the shortfall usually is.

What is worth buying, and what is worth making

Sorted by that first ratio, the category is not really a mystery.
